Pyramid sets can provide a mix of higher and lower rep ranges, which has been linked to muscle hypertrophy in various studies. A key factor of gaining muscle is progressive overload, and reverse pyramid sets achieve this pursuit efficiently.
A pyramid grows progressively heavier with fewer reps from one set to the next. The lighter sets serve as a warmup for the heaviest sets. A reverse pyramid grows progressively lighter with more reps from one set to the next. Pyramids and reverse pyramids let you work one exercise through an entire rep range.
Reverse pyramid training (RPT) is a style of training in which you do the first set of an exercise with heavy weights in a low rep range (also known as your top set), then do each subsequent set with progressively lighter weights and higher reps.
The Drawbacks of RPT This means that the workouts can only be performed with a low frequency. Volume is also low, as its not possible to train to failure for a high amount of volume. As volume is one of the key drivers of progress, eventually RPT will cease being effective. Not suited to the beginner.
People mostly do pyramid training for hypertrophy [muscular development], says Rick Richey, DHSc, MS, faculty for the National Academy of Sports Medicine (NASM). But you can also incorporate that into what we refer to as max strength training, where people are building up to their heaviest lift.
How to Use Reverse Pyramid Training in Your Workout Program Set 1: 12 to 15 reps. Set 2: 8 to 12 reps. Set 3: 6 to 8 reps. Set 4: 4 to 6 reps.
If your aim is hypertrophy (to build muscle), the sweet spot is 3 to 4 sets of 6 to 12 reps.
In reverse pyramid training, the trainee puts their heaviest set first, then pyramids down to a lighter weight, usually with more reps for the latter sets. It is best suited to big compound training movements that work a lot of the bodys musculature, like a squat, deadlift, bench press, and chin-up.
